Was du daraus machen kannst, steht unter [Was ein Kaloriendefizit bedeutet](https://kostenlos-abnehmen.de/de/wissen/kaloriendefizit). ## Quellen [^1]: [NHS: Calorie counting](https://www.nhs.uk/better-health/lose-weight/calorie-counting/) [^2]: [Sacks FM et al.: Comparison of weight-loss diets with different compositions of fat, protein, and carbohydrates. ## Quellen [^1]: [Frankenfield D et al.: Comparison of predictive equations for resting metabolic rate in healthy nonobese and obese adults: a systematic review. ## Quellen [^1]: [Hall KD et al.: Quantification of the effect of energy imbalance on bodyweight. ## Quellen [^1]: [Hall KD, Kahan S: Maintenance of Lost Weight and Long-Term Management of Obesity. ## Quellen [^1]: [Kreitzman SN et al.: Glycogen storage: illusions of easy weight loss, excessive weight regain, and distortions in estimates of body composition. Für Schwangerschaft und Stillzeit nennt die DGE eigene Werte.[^6] ## Quellen [^1]: [Leidy HJ et al.: The role of protein in weight loss and maintenance. ## Quellen [^1]: [DGE: Referenzwerte für Ballaststoffe](https://www.dge.de/wissenschaft/referenzwerte/ballaststoffe/) [^2]: [Reynolds A et al.: Carbohydrate quality and human health: a series of systematic reviews and meta-analyses. Wer trotzdem trinkt, sollte vor allem große Mengen meiden.[^4] ## Quellen [^1]: [Regulation (EU) No 1169/2011, Annex XIV: conversion factors](https://www.legislation.gov.uk/eur/2011/1169/annex/XIV) [^2]: [Kwok A et al.: Effect of alcohol consumption on food energy intake: a systematic review and meta-analysis. ## Quellen [^1]: [CDC: About Sleep, 2024](https://www.cdc.gov/sleep/about/index.html) [^2]: [Al Khatib HK et al.: The effects of partial sleep deprivation on energy balance. - **Magen und Darm:** Große Einzelmengen vertragen viele schlecht.[^1] ## Quellen [^1]: [Antonio J et al.: Common questions and misconceptions about creatine supplementation: what does the scientific evidence really show? ## Quellen [^1]: [Europäische Kommission: EU-Register für nährwert- und gesundheitsbezogene Angaben, abgerufen im November 2026](https://ec.europa.eu/food/food-feed-portal/screen/health-claims/eu-register) [^2]: [BfR: Höchstmengenvorschläge für Bor in Lebensmitteln inklusive Nahrungsergänzungsmitteln](https://www.bfr.bund.de/cm/343/hoechstmengenvorschlaege-fuer-bor-in-lebensmitteln-inklusive-nahrungsergaenzungsmitteln.pdf) [^3]: [NIH Office of Dietary Supplements: Boron, Fact Sheet for Health Professionals](https://ods.od.nih.gov/factsheets/Boron-HealthProfessional/) [^4]: [Ferrando AA et al.: The effect of boron supplementation on lean body mass, plasma testosterone levels, and strength in male bodybuilders. Kläre sie ärztlich.[^4] ## Quellen [^1]: [Abdelhamid AS et al.: Omega-3 fatty acids for the primary and secondary prevention of cardiovascular disease. Originalartikel: https://kostenlos-abnehmen.de/de/wissen/aerztlicher-rat # How much energy do I need? Your daily needs can be estimated, but not calculated exactly. The app uses a common formula and shows the result as a range. ## How the app calculates First the app estimates your resting energy expenditure, the energy your body uses at rest. It uses the Mifflin-St Jeor formula.[^1] - Male: 10 × weight in kg + 6.25 × height in cm − 5 × age + 5[^1] - Female: 10 × weight in kg + 6.25 × height in cm − 5 × age − 161[^1] - Not stated: the same calculation with −78 at the end. This is the mean of the two constants and our own choice, not part of the study.[^1] The app then multiplies this value by a factor for your everyday life. ## Everyday life and exercise | Everyday life | Factor | | --- | --- | | Mostly sitting | 1.4[^2] | | Partly sitting, partly standing or walking | 1.5[^2] | | Standing and walking | 1.7[^2] | | Physically demanding | 2.0[^2] | The factors lie within the ranges from FAO, WHO and UNU: 1.40 to 1.69 for sedentary or light activity, 1.70 to 1.99 for active and 2.00 to 2.40 for vigorously active.[^2] EFSA uses 1.4, 1.6, 1.8 and 2.0.[^6] Our middle levels are deliberately lower. This is our own choice. For sport on four to five days a week, the German consumer advice centre adds 0.3.[^3] The app adds 0.2. An analysis of 1,754 adults found that on average 28% of the extra energy burned is saved again in basal expenditure.[^5] Deriving 0.2 from this is our own choice. ## An example Example: female, 40 years, 170 cm, 70 kg, partly sitting. Resting expenditure is 1,401.5 kcal. Times 1.5 gives about 2,100 kcal. The app shows this as 1,900 to 2,300 kcal.[^1] ## What the formula does not know The formula comes from measurements of 498 healthy people aged 19 to 78.[^1] In a systematic review it fell within 10% of the measured value more often than other common formulas. The authors still warn of notable errors for individuals. Older adults and ethnic minorities in the US were underrepresented in the studies.[^4] The estimate is a guide. If you know your needs better, enter them yourself. What you can do with it is explained in [What a calorie deficit means](https://kostenlos-abnehmen.de/en/wissen/kaloriendefizit). Why the result is a range is explained in [Why the app shows ranges](https://kostenlos-abnehmen.de/en/wissen/spannen). ## Sources [^1]: [Mifflin MD et al.: A new predictive equation for resting energy expenditure in healthy individuals. This is general information and not medical advice. Original article: https://kostenlos-abnehmen.de/en/wissen/energiebedarf # What a calorie deficit means A calorie deficit means you take in less energy than you use. Your body then draws on its stores.[^1] ## How large it can be The UK's NHS names about 600 kcal less per day.[^1] That is a general guide. Your needs are only an estimate, so your deficit is too. See [How much energy do I need?](https://kostenlos-abnehmen.de/en/wissen/energiebedarf). ## Which diet fits In a large trial, 811 adults with overweight followed four plans with different amounts of fat, protein and carbohydrate. After 2 years, weight barely differed between the plans. Hunger and satisfaction were similar too.[^2] So no single nutrient was the key to weight. That speaks for choosing the form you can keep up in everyday life. What you lose is a different question: for keeping muscle, there is a lot to be said for [more protein](https://kostenlos-abnehmen.de/en/wissen/eiweiss). ## Why the numbers are not a straight line When your weight falls, your expenditure changes too. So the same deficit does not bring the same result week after week.[^3] See [Why the app gives no target date](https://kostenlos-abnehmen.de/en/wissen/keine-prognose). ## More is not better Diets of 800 kcal a day or less count as very low-calorie and, according to a task force of the US National Institutes of Health, belong under medical supervision.[^4] See [When to get medical advice](https://kostenlos-abnehmen.de/en/wissen/aerztlicher-rat). ## How the app handles this With the goal “lose weight” you can choose a deficit. The app shows a target range and keeps to fixed lower limits. For large deficits it points to the usual values from guidelines. In some cases it suggests no deficit at all, for example with a low BMI or after certain answers to the safety questions. ## Sources [^1]: [NHS: Calorie counting](https://www.nhs.uk/better-health/lose-weight/calorie-counting/) [^2]: [Sacks FM et al.: Comparison of weight-loss diets with different compositions of fat, protein, and carbohydrates. Original article: https://kostenlos-abnehmen.de/en/wissen/kaloriendefizit # Why the app shows ranges Needs, label values and portions are all imprecise. A single number would suggest a precision that does not exist. ## Your needs are an estimate The app shows plus and minus 10% around the estimated value. The 10% follows the accuracy measure of a systematic review.[^1] That measure applies to resting expenditure. The factor for your everyday life adds more uncertainty, so your real needs can also lie outside the range. ## Labels are not exact either Nutrient values vary naturally and with production. A European Commission guidance document gives these tolerances for food control, including measurement uncertainty:[^2] | Content per 100 g | Carbohydrate, sugars, protein, fibre | Fat | | --- | --- | --- | | Under 10 g | ± 2 g[^2] | ± 1.5 g[^2] | | 10 to 40 g | ± 20%[^2] | ± 20%[^2] | | Over 40 g | ± 8 g[^2] | ± 8 g[^2] | Example: if a label says 20 g of protein per 100 g, a measured value of 16 to 24 g is within tolerance.[^2] ## Portions are guesses Without scales you estimate the amount, and a photo estimate stays rough too. That is why the app stores meals with a from-to value. ## What this means for you Read ranges as a guide. A single day above or below the range says little and is not a judgement. How the estimate works is explained in [How much energy do I need?](https://kostenlos-abnehmen.de/en/wissen/energiebedarf). ## Sources [^1]: [Frankenfield D et al.: Comparison of predictive equations for resting metabolic rate in healthy nonobese and obese adults: a systematic review. This is general information and not medical advice. Original article: https://kostenlos-abnehmen.de/en/wissen/spannen # Why the app gives no target date Many calculators give you a date and a number of kilos. The app does not, because weight does not behave that way. ## The old rule of thumb falls short A common claim: about 2 MJ less a day, roughly 480 kcal, means a steady 0.5 kg less per week. According to Hall and colleagues, this is wrong. The rule ignores that expenditure changes with body weight.[^1] ## Weight responds slowly In Hall's model, half of a weight change is reached after about 1 year and 95% after about 3 years. People with more body fat take longer to reach a new balance.[^1] This applies to an average adult with overweight and to a change that lasts.[^1] For one person, it is not a prediction. ## Single days say little An analysis of 4,657 measurements from 80 adults found a weekly rhythm: weight was higher on Sunday and Monday and fell during the week. The authors consider such changes normal.[^2] ## What the app shows instead The app shows what you entered and, for weight, a mean value if you want one. It names no date and no kilos you will reach. ## Sources [^1]: [Hall KD et al.: Quantification of the effect of energy imbalance on bodyweight. Original article: https://kostenlos-abnehmen.de/en/wissen/keine-prognose # When your weight stops moving It often goes quickly at first and stalls after several months. This is the usual course, not a personal failure.[^1] ## What is behind it As weight falls, so does expenditure. According to a review, appetite plays an even larger part, because the body works against further loss.[^1] One calculation estimates that people eat about 100 kcal more a day for each kilogram lost.[^2] ## First check if it really is one Weight changes even during a normal week.[^3] A few equal values are not yet a plateau. The mean over several weeks says more. See [Why the scales go up and down](https://kostenlos-abnehmen.de/en/wissen/wasser-und-gewicht). ## What you can do then - Look at your needs again: if you log your weight, the app uses the newest value. - Check your entries: portions often grow unnoticed, and drinks count too. - Keep your weight: this is also a good decision if a further deficit does not fit your life right now. If the plateau weighs on you or you keep eating less, read [When to get medical advice](https://kostenlos-abnehmen.de/en/wissen/aerztlicher-rat). ## Sources [^1]: [Hall KD, Kahan S: Maintenance of Lost Weight and Long-Term Management of Obesity. Original article: https://kostenlos-abnehmen.de/en/wissen/plateau # Why the scales go up and down Your weight changes from day to day, even when body fat barely does. Much of this is water. ## Carbohydrates bind water The body stores carbohydrates as glycogen, together with three to four times as much water. That is why weight often drops quickly at the start of a diet and can rise quickly after a carbohydrate-rich meal.[^1] ## Your cycle plays a part In a study of 62 healthy women and 765 cycles, the feeling of fluid retention was strongest on the first day of the period.[^2] These were self-reports, not readings from scales. ## The week has a rhythm too An analysis of 4,657 measurements from 80 adults found higher values on Sunday and Monday than later in the week. The authors consider this normal.[^3] ## How much to drink DGE gives about 1,410 ml a day from drinks for adults aged 25 to under 51. Needs are higher with heat, a lot of activity or fever.[^4] ## How to read the values Compare means over weeks, not single days. If you are losing weight or training, more protein usually serves you well. Reviews name 1.2 to 2.0 g per kilogram of body weight a day, depending on the situation.[^1][^2] ## The ranges from research | Situation | Amount per day | Who this applies to | | --- | --- | --- | | Losing weight | 1.2 to 1.6 g/kg[^1] | Adults, ideally with about 25 to 30 g per meal | | Exercise and building muscle | 1.4 to 2.0 g/kg[^2] | Most people who train regularly | | Resistance training | about 1.6 g/kg[^3] | Healthy adults. Above this there was no further gain in muscle mass on average | | Large deficit with a lot of training | 1.6 to 2.4 g/kg[^4][^5] | Short studies over a few weeks | | Lean strength athletes in a deficit | 2.3 to 3.1 g per kg of fat-free mass[^9] | Trained athletes. This value counts fat-free mass only, not total body weight | | Age 65 and over | 1.0 to 1.2 g/kg, active from 1.2 g/kg[^8] | Older adults | Example: at 70 kg, 1.2 to 1.6 g/kg comes to about 84 to 112 g a day, and 1.4 to 2.0 g/kg to about 98 to 140 g.[^1][^2] Above 3 g/kg there are only first hints from small studies with strength athletes.[^2] For most people this is not a sensible target. With a BMI over 25, DGE calculates from normal weight, not current weight.[^6] That is a good guide here too, or the number quickly gets needlessly high. ## What DGE and EFSA name The German Nutrition Society (DGE) gives 0.8 g/kg for adults under 65 and estimates 1.0 g/kg from 65.[^6] EFSA gives 0.83 g/kg.[^7] These values describe what healthy people need for adequate supply. They are the lower limit, not the best amount for losing weight or training. ## Why protein helps when losing weight An analysis of 24 studies with 1,063 people compared diets with equal calories. With more protein, weight fell by 0.79 kg more on average, and 0.43 kg more fat-free mass was kept. The studies ran for 12 weeks on average. 3 of 5 studies also found more satiety.[^10] In a study of 39 adults in a deficit, a smaller share of the weight lost was fat-free mass with 1.6 and 2.4 g/kg than with 0.8 g/kg.[^4] A review describes the effect on satiety as modest. Over long periods the results are more mixed, mainly because many people do not keep to the plan.[^1] So more protein does not replace a deficit, but it makes the deficit kinder to your muscles. ## Training and building muscle Resistance training is the stimulus, and protein supports it. An analysis of 49 studies with 1,863 people found that added protein brought more strength and on average 0.30 kg more fat-free mass. The effect was larger in trained people and fell with age.[^3] An analysis of 74 studies paints a similar picture: under 65, the benefit showed from 1.6 g/kg, and from 65 already at 1.2 to 1.59 g/kg, in both cases with resistance training.[^12] In a trial with 40 young men in a large deficit and training on 6 days a week, participants on 2.4 g/kg gained more lean mass and lost more fat than on 1.2 g/kg.[^5] This was a hard 4-week trial, not everyday life. ## How to get there in everyday life - Plan about 25 to 30 g of protein per meal.[^1] - Spread it over the day, about every 3 to 4 hours.[^2] - Good sources are quark, yoghurt, eggs, fish, poultry, tofu and pulses. In the app you can enter protein if you want to, or tick off portions on the protein way. ## Is a lot of protein harmful? For healthy kidneys, the data do not suggest so. An analysis of 28 studies with 1,358 adults without kidney disease found no unfavourable change in kidney function.[^11] **This does not apply if you have kidney disease.** In that case we do not recommend higher amounts. The same goes for diabetes: if you state either in the safety questions, you see neither the protein way nor protein hints. In these cases, talk to your doctor. DGE gives separate values for pregnancy and breastfeeding.[^6] ## Sources [^1]: [Leidy HJ et al.: The role of protein in weight loss and maintenance. Original article: https://kostenlos-abnehmen.de/en/wissen/eiweiss # Why fibre counts Fibre is a real help when losing weight. The German Nutrition Society (DGE) names at least 30 g a day for adults.[^1] ## How much makes sense The 30 g applies to women and men. Relative to energy, this means at least 14.6 g per 1,000 kcal.[^1] A large review of 185 observational studies and 58 clinical trials saw the greatest benefit at 25 to 29 g a day, with hints that more can add further benefit.[^2] ## What it does when losing weight In clinical trials, body weight was lower with higher fibre intake than with lower intake.[^2] Among 345 adults on a calorie-reduced diet over 6 months, the amount of fibre predicted weight loss more strongly than any other factor. People who ate more of it also kept to their plan better.[^3] This is an analysis of data, not a direct trial. One single goal can go a long way. In a study of 240 adults with metabolic syndrome, one group only aimed for at least 30 g of fibre a day and the other followed many rules at once. After 12 months weight was similar, with the many-rules group 0.6 kg ahead on average.[^4] Viscous fibre added to a calorie-reduced diet lowered weight by a further 0.81 kg on average in 15 studies with 1,347 people.[^5] The effect is not large, but it comes on top of what you are doing anyway. ## Does it fill you up? That depends on the type. Viscous fibres such as beta-glucans and pectins reduced appetite far more often than less viscous ones, in 59% versus 14% of comparisons.[^6] Not every type works straight away: of 107 short tests, 39% reduced appetite.[^7] So fibre is no switch against hunger, but it is a good reason to choose foods that last. ## Where to find it Fibre is found in oats, wholemeal bread, wholewheat pasta, brown rice, potatoes with their skins on, vegetables, fruit and pulses such as beans, lentils and chickpeas. Nuts and seeds provide some too.[^8] In the app you can enter fibre if you want to. The daily total then shows you where you stand. ## Sources [^1]: [DGE: Reference values for fibre (German)](https://www.dge.de/wissenschaft/referenzwerte/ballaststoffe/) [^2]: [Reynolds A et al.: Carbohydrate quality and human health: a series of systematic reviews and meta-analyses. Original article: https://kostenlos-abnehmen.de/en/wissen/ballaststoffe # What studies show about intermittent fasting Intermittent fasting alternates eating and fasting periods. In the studies so far, its effect on weight differs little from cutting calories every day. ## The forms - Eating in a time window: for example 16:8, meaning 8 hours of eating and 16 hours without.[^1] - 5:2: eating normally on five days, and about a quarter of the usual energy on two days.[^2] - Alternate-day fasting: fasting days with about 25% of the usual energy, alternating with days without limits.[^2] ## What studies found A 2025 review analysed 99 randomised trials with 6,582 adults. Intermittent fasting and daily calorie restriction reduced weight more than eating without limits. They differed little from each other. Trials of 24 weeks or longer only showed the difference from eating without limits. The authors call for longer trials.[^3] A 12-month trial with 139 people with obesity compared calorie restriction with and without an eating window from 8 a.m. to 4 p.m. The difference in weight was not statistically significant.[^4] In a 12-week trial with 116 participants, 16:8 without other instructions was not more effective than eating throughout the day.[^1] ## What remains open DGE rates intermittent fasting as equal to daily energy restriction, not better. Long-term data are missing. According to DGE, effects on mood, physical capacity and the risk of eating disorders cannot be assessed. Its page relies on literature up to 2017.[^2] ## Who it is not meant for We found no official list for intermittent fasting alone. For the related fasting-mimicking diet, the German Federal Centre for Nutrition says children, teenagers, pregnant and breastfeeding women and people with eating disorders should not take part.[^5] According to the German consumer advice centre, people with diabetes and other chronic illnesses should ask their doctor before starting the 5:2 diet.[^6] The app only offers eating windows, no full fasting days. Its limits are our own choice, not a study result. That is about 140 kcal from the alcohol alone, without the rest of the beer.[^1] So enter drinks if you count calories. ## What alcohol does to eating An analysis of 22 studies with 701 participants found that people do not make up for the energy from alcohol by eating less. With alcohol they even ate more, on average 343 kJ, about 80 kcal. In total it was 1,072 kJ more, about 255 kcal. The results apply mainly to younger adults.[^2] A review paints a similar picture: alcohol before or with a meal tends to increase food intake. For long-term weight, however, the data are not clear.[^3] ## What DGE advises DGE sees no amount of alcohol that is safe for health and recommends avoiding alcoholic drinks. If you drink anyway, you should above all avoid large amounts.[^4] ## Sources [^1]: [Regulation (EU) No 1169/2011, Annex XIV: conversion factors](https://www.legislation.gov.uk/eur/2011/1169/annex/XIV) [^2]: [Kwok A et al.: Effect of alcohol consumption on food energy intake: a systematic review and meta-analysis. According to a review, that is only partly true.[^1] ## Short-term avoiding, longer-term cutting back If you avoid a specific food for a short time, you often want it more afterwards.[^1] Longer calorie restriction, on the other hand, tended to go along with fewer cravings. This comes from an analysis of eight studies of at least 12 weeks in people with obesity. The effects were small and the studies varied.[^2] ## Cravings are often learned Researchers also see cravings as a learned response that can be unlearned.[^1] If a craving always comes at the same time or place, it is worth looking at that situation. ## What you can try - Plan in foods you feel like eating instead of cutting them out completely. - Note when the craving comes. A pattern often shows. - Look after your sleep. After too little sleep, people eat more on average.[^3] These are suggestions, not a guarantee. Original article: https://kostenlos-abnehmen.de/en/wissen/heisshunger # Sleep and weight People who sleep too little eat more on average. For adults aged 18 to 60, the US CDC names 7 hours or more.[^1] ## What studies show An analysis of 11 studies with 172 people found that after shortened sleep, participants ate 385 kcal more a day on average. Expenditure did not change measurably.[^2] There was also a trial the other way round. 80 adults with overweight who usually slept under 6.5 hours got advice on sleeping longer. They slept about 1.2 hours more and ate 270 kcal a day less than the control group.[^3] In a small study of 10 people on reduced energy intake, participants were hungrier with 5.5 hours of sleep time than with 8.5 hours. They also lost less fat and more other body mass.[^4] ## How solid this is Most studies are small or short. They show an effect on food intake, but not what this means for one person over years. ## What follows from this Sleep is no trick for losing weight. But it is part of how easy your everyday life feels. If you are always tired even though you spend enough time in bed, talk to your doctor. ## Sources [^1]: [CDC: About Sleep, 2024](https://www.cdc.gov/sleep/about/index.html) [^2]: [Al Khatib HK et al.: The effects of partial sleep deprivation on energy balance. A rough estimate is enough. ## What measurements show In three US cities, frequently ordered meals from smaller restaurants had 1,205 kcal on average, with a wide spread of plus or minus 465 kcal.[^1] The measurements come from the US and cannot simply be applied to other countries. Printed values are only a guide too. Across 269 foods from 42 restaurants they were accurate on average, but 19% had at least 100 kcal more than stated.[^2] ## The portion counts too In a trial with 51 people, participants ate 30% more energy from the largest portion than from the smallest.[^3] This was true no matter who filled the plate. ## What helps in everyday life - Enter a range instead of looking for an exact number. That is what ranges in the app are for. - Share a large portion or take the rest with you if you are already full. - See the evening as one day among many. Single days say little. Original article: https://kostenlos-abnehmen.de/en/wissen/auswaerts-essen # Exercise and losing weight WHO names 150 to 300 minutes of moderate or 75 to 150 minutes of vigorous activity a week for adults, plus regular muscle-strengthening activity.[^1] ## What this means for weight On its own, exercise often moves the scales less than people hope. According to a review, aerobic programmes in line with the usual recommendations bring a modest loss of about 2 kg at most, and this varies widely from person to person.[^2] One reason: the body saves elsewhere. An analysis of 1,754 adults found that on average only 72% of the extra energy burned really adds to what is used that day.[^3] ## Why it counts anyway Exercise is worth it even without weight loss, because it has health benefits.[^2] So the scales are not the right measure of whether it does anything. ## How to start Find something that fits your week and that you enjoy. Walking places counts too. In the app you can enter movement if you want to. If you have an illness or have paused for a long time, talk to your doctor first. ## Sources [^1]: [Bull FC et al.: World Health Organization 2020 guidelines on physical activity and sedentary behaviour. Original article: https://kostenlos-abnehmen.de/en/wissen/bewegung # Making sense of food supplements Food supplements are foods, not medicines, and people who eat a balanced diet generally do not need them.[^1] This page covers what authorities check, what may be said in the EU and how to read studies. **This is information, not a recommendation.** We do not advise you to take anything. **Under 18 or with an eating disorder, including a past one:** this text is not aimed at you, and you will find places to turn to under [When to get medical advice](https://kostenlos-abnehmen.de/en/wissen/aerztlicher-rat). During pregnancy or breastfeeding, with kidney disease or on medication, ask a doctor first. ## What is checked and what is not Unlike medicines, food supplements are not tested or approved by an authority before they go on sale. Whoever sells them notifies the German food safety office BVL and is responsible for their safety.[^1] The German Federal Institute for Risk Assessment (BfR) proposes maximum levels for vitamins and minerals. They are meant as a basis for binding rules at EU level.[^2] We quote these proposals in our articles because they are the best German guide.[^3] The BfR writes that a balanced and varied diet supplies a healthy body with everything it needs, and calls supplements unnecessary in most cases. There are exceptions, for example with a one-sided diet.[^4] ## What an authorised claim means In the EU, health claims about foods are only allowed if they are authorised.[^5] The list is in the EU Register, and each claim only applies under its conditions, such as a minimum amount.[^6][^7] A phrase like “contributes to normal muscle function” describes what the body needs a substance for. It does not say that more is better, or that a product changes anything if you are already well supplied. | Substance | Status in the EU Register | Article | | --- | --- | --- | | Creatine | Two claims authorised, both with 3 g a day. Claims on attentiveness and memory not authorised[^6] | [Creatine](https://kostenlos-abnehmen.de/en/wissen/kreatin) | | Magnesium | Several claims authorised, but none on blood pressure or blood sugar[^6] | [Magnesium](https://kostenlos-abnehmen.de/en/wissen/magnesium) | | Vitamin D | Several claims authorised[^6] | [Vitamin D](https://kostenlos-abnehmen.de/en/wissen/vitamin-d) | | Omega-3 (DHA and EPA) | Several claims authorised, each with minimum amounts[^6] | [Omega-3](https://kostenlos-abnehmen.de/en/wissen/omega-3) | | Potassium and electrolyte drinks | Some claims authorised, for drinks only with an exact composition[^6] | [Electrolytes](https://kostenlos-abnehmen.de/en/wissen/elektrolyte) | | Boron | No claim authorised[^6] | [Boron](https://kostenlos-abnehmen.de/en/wissen/bor) | | Caffeine | No claim authorised[^6] | [Caffeine](https://kostenlos-abnehmen.de/en/wissen/koffein) | | L-carnitine | No claim authorised[^6] | [Fat burners and slimming products](https://kostenlos-abnehmen.de/en/wissen/abnehmmittel) | ## How to read adverts and studies - How big was the study, how long did it run, and was there a placebo group? - Who was measured? Results from young athletes do not automatically apply to you. - An analysis of many studies carries more weight than a single one, but it is only as good as the studies in it. - Claims about the rate or amount of weight loss are not permitted for foods.[^5] Anyone advertising that way has left the permitted framework. - Products add up. Work out how much of a substance you get in total from powders, capsules and fortified foods. ## Where the risks are What is inside is not always what the label says. A study of 634 products from 13 countries found in 2001 and 2002 anabolic steroids in about 15% of products that listed no hormones.[^8] That is old, but it remains an issue for competitive athletes. The BfR also points out that food supplements and medicines can affect each other.[^4] ## When to ask a doctor - During pregnancy and breastfeeding - With kidney disease and other chronic illnesses - If you take medication regularly - Before blood tests: say what you take. Creatine, for example, can change your creatinine value.[^9] **With an eating disorder, including a past one, and under 18,** we offer no encouragement here to take anything. Original article: https://kostenlos-abnehmen.de/en/wissen/nahrungsergaenzung # Fat burners and slimming products: what the research says A systematic review of 315 trials found little solid evidence for products and alternative methods for weight loss.[^1] Fat burning appears in no authorised claim.[^2] **This is information, not a recommendation.** We do not advise you to take anything. ## What the research shows overall Of the 315 trials on 14 products, only 52 counted as good enough and free of major flaws, and only 16 of those showed a difference in weight.[^1] A second analysis of 67 trials found statistical differences for some substances. None of the pooled substances reached the threshold the researchers had set as clinically meaningful. Single studies above it remain unconfirmed.[^3] ## Individual substances | Substance | Status in the EU Register | State of research | | --- | --- | --- | | L-carnitine | No claim authorised[^2] | An analysis of 9 trials saw a small effect that faded over time[^4] | | Caffeine | No claim authorised[^2] | Very inconsistent results[^5] | | Glucomannan | Claim authorised under strict conditions, see below[^6] | An analysis of 8 trials found no statistically reliable difference,[^7] a newer one a small, clinically not meaningful difference[^3] | | Mixed products | No general claim | Most cases of liver injury from products in the US trace back to mixed products[^8] | ## The one authorised weight claim for a single substance “Glucomannan in the context of an energy restricted diet contributes to weight loss”. This may only be used with 1 g of glucomannan per serving, with the note about 3 g a day in three servings with 1 to 2 glasses of water before meals and as part of an energy-restricted diet.[^6] A warning about choking with swallowing difficulties or too little fluid is also required.[^6] Reported side effects were abdominal discomfort, diarrhoea and constipation.[^7] Without the energy-restricted diet, the claim does not apply. ## The risks - **Hidden drugs:** From 2007 to 2016, the US FDA found undeclared active ingredients in 776 products. 317 of them were slimming products, and 269 of those contained sibutramine, an appetite suppressant taken off the market.[^9] - **Liver:** Green tea extract and mixed products are among the most common triggers of liver injury from products.[^8] - **Eating disorders:** In a study of 10,058 young women in the US, those who took diet pills were clearly more likely to have an eating disorder identified for the first time within 1 to 3 years.[^10] This shows a link, not a cause. ## What matters instead Weight loss comes from a [calorie deficit](https://kostenlos-abnehmen.de/en/wissen/kaloriendefizit) that suits you. Original article: https://kostenlos-abnehmen.de/en/wissen/abnehmmittel # Creatine: what the research shows There are more than 500 scientific papers on creatine.[^1] If you are losing weight, one thing matters most: at the start your weight can rise because of water, without any added body fat.[^1] **This is information, not a recommendation.** We do not advise you to take anything. ## What creatine is Creatine is found mainly in red meat and fish, and about 95% of it in the body sits in skeletal muscle. Depending on muscle mass, the body has to replace about 1 to 3 g a day. Roughly half comes from food, and the body makes the rest.[^2] Creatine is not a must. You can lose weight and train without ever thinking about it. ## What may be said in the EU The EU Register lists exactly two authorised claims for creatine.[^3] Here they are word for word, with their conditions:[^4] | Authorised claim | Condition | | --- | --- | | “Creatine increases physical performance in successive bursts of short-term, high intensity exercise” | Only for foods that provide 3 g of creatine a day and target adults performing high intensity exercise. The beneficial effect is obtained with 3 g of creatine a day[^4] | | “Daily creatine consumption can enhance the effect of resistance training on muscle strength in adults over the age of 55.” | Only for foods targeting adults over 55 who do regular resistance training. The beneficial effect is obtained with 3 g of creatine a day together with resistance training at least three times a week for several weeks, at an intensity of at least 65% to 75% of the one-repetition maximum, with a load that can be increased over time[^4] | Claims about attentiveness, memory, endurance, energy reserves and muscle building are not authorised.[^3] Everything below that goes beyond this is the state of research, not a permitted product claim. ## Which amounts studies used | Approach | Amount | What was measured | | --- | --- | --- | | Without loading | 3 g a day for 28 days | Muscle creatine rose by about 20%[^1] | | With loading | 20 g a day for 6 days | A similar rise, only faster[^1] | | Usual range in reviews | 3 to 5 g a day, or 0.1 g/kg | Described there as well tolerated[^1] | | Assessment by authorities | 3 g a day | Judged unlikely to pose a concern for healthy adults, excluding pregnant and breastfeeding women[^5] | These are figures from studies, not a dose for you. Authorities have only assessed the 3 g a day.[^5] According to a review, loading is not necessary. Single servings above 10 g can cause diarrhoea.[^1] ## Which forms were studied | Form | State of research | | --- | --- | | Monohydrate | The most studied. A review of 17 trials found no consistent advantage for other forms over placebo, and only 3 trials compared them directly with monohydrate[^6] | | Buffered creatine | No advantage over monohydrate in a study with 36 trained people[^7] | | Hydrochloride | Two small studies with 40 young athletes each disagree: one found no advantage,[^8] the other better results than with monohydrate[^9] | | Ethyl ester | Breaks down to creatinine in the lab.[^10] A case report describes raised blood values as a result.[^11] The study with 40 athletes still saw better results[^9] | | Orotate, phosphate, magnesium chelate | A review names open safety questions for these forms[^5] | In liquid, creatine slowly turns into creatinine, especially with heat and acid.[^1] ## Performance and muscle An analysis of 69 trials with 1,937 people found small advantages for creatine with resistance training in bench press, squat, jump height and sprint power. Handgrip and leg press showed no difference, and in women and older adults the effects were smaller or not detectable in several measures.[^12] In adults under 50, an analysis of 12 trials found on average 1.14 kg more lean mass with resistance training than with training alone.[^13] Lean mass includes water. Where muscle was measured directly with imaging, the advantage was very small.[^14] For older adults there is an analysis of 22 trials with 721 people, also with resistance training, showing more lean mass and strength.[^15] In postmenopausal women, an analysis of 7 trials with 608 people found small gains, mostly from 5 g a day with resistance training. At 3 g or less without resistance training, nothing was measurable.[^16] Training remains the decisive part in all these studies. Creatine came on top. ## Creatine while losing weight: water on the scale Creatine draws water into the cell. A loading phase of 20 g a day typically raises body weight by 1 to 3 kg, mostly through water.[^1] - 13 young footballers took part in a 7-day trial with 0.3 g/kg. In the creatine group, body water rose by 2.3 litres on average and weight by 1.0 kg.[^17] - In 32 trained people, body water rose over 4 weeks with loading, but its distribution between cells and surroundings stayed the same.[^18] - In 15 vegans and vegetarians, 7 days of 0.3 g/kg brought about 1.6 kg more weight in the creatine group, but no better sprint performance.[^19] Over longer periods the results are mixed. Several studies found no rise in body water relative to muscle mass.[^1] The studies showed no increase in body fat.[^1] For your weight this means: a jump in the first few days says nothing about fat. Compare averages over weeks, see [Why the scales go up and down](https://kostenlos-abnehmen.de/en/wissen/wasser-und-gewicht). There is little on creatine during a diet. In a study with 64 adults aged 45 to 65, participants took 2 × 5 g of creatine or placebo for 12 weeks, some of them with exercise and a diet. Lean mass rose in the creatine groups, but the researchers treat some individual results as preliminary only.[^20] No randomised trial has yet tested creatine alongside weight-loss injections.[^21] Creatine has no authorised claim on weight.[^3] Losing weight depends on a [calorie deficit](https://kostenlos-abnehmen.de/en/wissen/kaloriendefizit), not on this powder. ## What about the brain? An analysis of 16 trials with 492 people found better memory scores with moderate certainty, while the other areas stayed uncertain.[^22] Another found the difference in memory mainly in older adults aged 66 to 76, not in younger people.[^23] The largest single study so far, with 123 people and 5 g a day for 6 weeks, points to a small effect at most, and side effects were reported more often with creatine than with placebo.[^24] There is no authorised claim.[^3] More under [Creatine and sleep loss](https://kostenlos-abnehmen.de/en/wissen/kreatin-schlafmangel). ## Myths checked | Claim | What the research says | | --- | --- | | “Creatine is a steroid” | No, creatine has a completely different chemical structure[^1] | | “Creatine harms the kidneys” | In the studies, mostly in healthy people, blood creatinine rises, but estimated kidney function did not differ in two analyses.[^25][^26] Randomised long-term studies over more than 1 year are still called for.[^26] This does not apply to kidney disease | | “Creatine causes hair loss” | In 38 trained men, 12 weeks at 5 g a day showed no differences in hair or hormones.[^27] An older study with 20 rugby players found more DHT but did not examine hair[^28] | | “Creatine dehydrates you and causes cramps” | A review of 10 studies found no drawbacks for fluid balance.[^29] Muscle cramps are occasionally named as a side effect[^5] | | “Creatine makes you fat” | Weight can rise through water, more fat did not show up[^1] | | “It is only for men” | Women were studied less often, and effects were smaller in several measures[^12] | | “You have to load first” | No, stores also rise with 3 g a day, only more slowly[^1] | ## Safety and when to ask - **Kidney disease:** The data come mostly from healthy people. Talk to your doctor first.[^25] - **Blood tests:** Say that you take creatine, because creatinine can rise without the kidneys working any worse.[^26] - **Pregnancy and breastfeeding:** The official assessments exclude both groups,[^5] and research here is still mostly in animals.[^30] - **Under 18:** We do not recommend creatine for young people. There are only a few small, short studies.[^31][^32] - **Eating disorder, including a past one:** Products for weight or muscle can add pressure. Original article: https://kostenlos-abnehmen.de/en/wissen/kreatin # Creatine and sleep loss: how thin the evidence is We found five small studies on creatine during sleep deprivation, the largest with 29 people.[^1] The results are interesting but too thin for a recommendation, and you should not try the high single dose yourself. ## What was studied | Study | Who | Creatine | Sleep | Result | | --- | --- | --- | --- | --- | | Gordji-Nejad 2026 | 29 healthy people | Once, 0.2 g/kg | 21 hours awake | Smaller losses in logic, numbers and reaction, weaker than with the higher dose[^1] | | Gordji-Nejad 2024 | 15 healthy people aged 20 to 28, 8 of them women | Once, 0.35 g/kg | 21 hours awake | Better scores in thinking tasks and processing speed, plus changes in brain metabolism[^2] | | Cook 2011 | 10 professional rugby players | Once, 50 or 100 mg/kg | 3 to 5 hours instead of 7 to 9 | Passing accuracy did not fall, and the same was seen with caffeine[^3] | | McMorris 2007 | 20 men, 2 groups | 4 × 5 g a day for the 7 days before | Up to 36 hours awake | Only one complex task better, and only after 36 hours. No difference otherwise[^4] | | McMorris 2006 | 19 people, 2 groups | 4 × 5 g a day for the 7 days before | 24 hours awake | Smaller losses in some tasks and in mood[^5] | A 2025 review says explicitly that there are few data.[^6] A 2026 review notes that the effect of creatine in the brain remains largely unknown, even if studies see some advantages under acute stress such as sleep deprivation.[^7] ## Putting the high single dose in context Example: at 70 kg, 0.35 g/kg would be about 24.5 g at once and 0.2 g/kg about 14 g.[^2][^1] That is many times the 3 g a day authorities have assessed.[^8] A review warns that single servings above 10 g can cause diarrhoea.[^9] In the study with 15 people, everyone tolerated the dose without stomach trouble.[^2] These were young healthy people in a lab, once. It says nothing about repeated use. ## Why no recommendation follows - **Very small groups.** The researchers themselves point out the limited size.[^2] - **Short lab experiments.** Measurements ran for hours in a single night, not during chronic sleep loss.[^2] - **Few teams.** The two high single-dose studies and the two loading studies each come from one research group.[^2][^1][^5][^4] - **Different people.** Nobody was studied in a calorie deficit, with illnesses or on medication. - **No authorised claim.** Claims on attentiveness and memory are not authorised in the EU.[^10] ## What this means for you **Do not treat the doses in these studies as a template.** Nobody knows whether they do anything in daily life or how well you would tolerate them. None of the studies looked at driving or work tasks. The answer to sleep loss is sleep. Why it also matters for losing weight is explained under [Sleep and weight](https://kostenlos-abnehmen.de/en/wissen/schlaf). Original article: https://kostenlos-abnehmen.de/en/wissen/kreatin-schlafmangel # Magnesium: what is shown and what is not With a normal diet, magnesium deficiency is rare.[^1] On cramps, sleep and weight, research is far more cautious than many packs suggest. ## How much the body needs The German Nutrition Society (DGE) estimates 350 mg a day for adult men and 300 mg for women.[^1] EFSA arrives at the same figures.[^2] In the German National Nutrition Survey II, the median was 334 to 378 mg a day in women, depending on age, and 389 to 454 mg in men from 25.[^2] Good sources are whole grains, pulses and nuts. ## What may be said in the EU These are among the authorised claims, and only for foods that are at least a source of magnesium as defined in the regulation:[^3] - “Magnesium contributes to normal muscle function” - “Magnesium contributes to a reduction of tiredness and fatigue” - “Magnesium contributes to electrolyte balance” - “Magnesium contributes to normal energy-yielding metabolism” - “Magnesium contributes to normal protein synthesis” - “Magnesium contributes to the maintenance of normal bones” They describe what the body needs magnesium for. They do not say that extra magnesium changes anything if you are well supplied. Claims on blood pressure, blood sugar and the immune system are not authorised.[^4] ## What studies show | Topic | What was studied | Result | | --- | --- | --- | | Cramps | Cochrane review of 11 trials with 735 people | In older adults a noticeable benefit is unlikely. In pregnancy the data conflict. There was no randomised trial on cramps during exercise[^5] | | Sleep | 3 trials with 151 older adults | Fell asleep about 17 minutes faster, sleep time did not change reliably. Data quality was low to very low[^6] | | Performance | Review of minerals in sport, 22 papers on magnesium | Little evidence overall of better performance. Magnesium is at least among the better studied substances[^7] | | Muscle soreness | Review of 4 studies | The studies report less soreness, but the basis is small[^8] | | Weight | 32 trials, and 78 trials in a newer analysis | No overall change in weight, only in subgroups.[^9] The newer analysis saw a small difference in weight but none in body fat percentage or waist size[^10] | There is no authorised claim on losing weight.[^4] ## Upper limits and tolerance The BfR proposes at most 250 mg a day for food supplements, split into two or more portions. The figure comes from the fact that mild diarrhoea can occur from about 300 to 365 mg extra. Magnesium from normal food has caused no problems so far.[^2] In the US, the limit for magnesium from products is 350 mg for adults. High doses can cause diarrhoea, nausea and abdominal cramping.[^11] In the cramp trials, 11 to 37% of participants had mainly stomach and gut complaints, compared with 10 to 14% on placebo.[^5] ## When to ask a doctor - **Kidney disease:** The kidneys control how much magnesium is excreted. With severe impairment, magnesium can build up.[^12] - **Medication:** Magnesium can interact with oral bisphosphonates and with tetracycline and quinolone antibiotics. Diuretics and proton pump inhibitors can affect magnesium status.[^11] A review also names calcium channel blockers.[^12] - **Frequent cramps or severe tiredness:** These should be looked at rather than covered up with a product. Original article: https://kostenlos-abnehmen.de/en/wissen/magnesium # Electrolytes: when they matter In Europe, sodium intake is usually above EFSA's value.[^1] Special drinks are mainly a topic with large sweat losses.[^2] **This is information, not a recommendation.** We do not advise you to take anything. ## What expert bodies say | Substance | Value for adults | Note | | --- | --- | --- | | Sodium | 1,500 mg a day according to the DGE,[^3] 2 g according to EFSA[^1] | The BfR advises against sodium in food supplements, except in special drinks[^2] | | Potassium | 4,000 mg a day according to the DGE,[^4] 3,500 mg according to EFSA[^5] | BfR proposal for food supplements: at most 500 mg per daily portion[^6] | | Magnesium | 350 mg for men, 300 mg for women[^7] | See [Magnesium](https://kostenlos-abnehmen.de/en/wissen/magnesium) | ## What may be said in the EU - “Potassium contributes to normal muscle function” and “Potassium contributes to normal functioning of the nervous system”, only for foods that are at least a source of potassium.[^8] - “Magnesium contributes to electrolyte balance”, only for foods that are at least a source of magnesium.[^8] - “Carbohydrate-electrolyte solutions contribute to the maintenance of endurance performance during prolonged endurance exercise” and “Carbohydrate-electrolyte solutions enhance the absorption of water during physical exercise”.[^8] The last two claims only apply to drinks with an exact recipe: 80 to 350 kcal per litre from carbohydrates, at least 75% of the energy from carbohydrates with a high glycaemic response, 460 to 1,150 mg of sodium per litre and an osmolality of 200 to 330 mOsm/kg water.[^8] So they do not apply to sugar-free powders. A claim on sodium and muscles is not authorised.[^9] ## During training The BfR considers sodium in special drinks useful to replace significant losses, for example through heavy sweating during intense exercise. It names 1,150 mg per litre, with a minimum of 460 mg.[^2] In a normal everyday training session this is rarely needed. In long endurance events, drinking too much is also an issue. Blood sodium can then drop dangerously. An international consensus paper names sustained overdrinking as the main cause and considers drinking when thirsty the safest approach.[^10] More on everyday fluids is under [Why the scales go up and down](https://kostenlos-abnehmen.de/en/wissen/wasser-und-gewicht). ## While losing weight - Drinks with an authorised claim deliberately contain carbohydrates, so calories.[^8] Count them if you count calories. - Salty food and drinking a lot can move the scale for a short time. That is water, not body fat. - There is no randomised trial of magnesium for cramps during exercise.[^11] - Fasting has its own rules, see [Intermittent fasting](https://kostenlos-abnehmen.de/en/wissen/fasten). ## When to ask a doctor From normal food the risk for healthy people is low, because the body regulates potassium tightly. With products, case reports describe heart effects from 5,000 mg a day. With impaired kidney function, diabetes, heart disease and in older age, levels can rise dangerously.[^6] - **Medication:** ACE inhibitors, angiotensin receptor blockers and potassium-sparing diuretics reduce potassium excretion, so levels can get too high.[^12] The BfR passes on the advice to avoid potassium products in that case.[^6] - **High blood pressure:** A high sodium intake can raise the risk.[^3] Talk to your doctor before using salt tablets or electrolyte powders. - **Diarrhoea, vomiting, severe weakness:** These need medical attention rather than balancing things yourself. ## Sources [^1]: [EFSA: Dietary reference values for sodium, 2019](https://www.efsa.europa.eu/en/efsajournal/pub/5778) [^2]: [BfR: Maximum level proposals for sodium in foods including food supplements](https://www.bfr.bund.de/cm/343/hoechstmengenvorschlaege-fuer-natrium-in-lebensmitteln-inklusive-nahrungsergaenzungsmitteln.pdf) [^3]: [DGE (German Nutrition Society): reference values for sodium](https://www.dge.de/wissenschaft/referenzwerte/natrium/) [^4]: [DGE (German Nutrition Society): reference values for potassium](https://www.dge.de/wissenschaft/referenzwerte/kalium/) [^5]: [EFSA: Dietary reference values: advice on potassium, 2016](https://www.efsa.europa.eu/en/press/news/161025) [^6]: [BfR: Maximum level proposals for potassium in foods including food supplements](https://www.bfr.bund.de/cm/343/hoechstmengenvorschlaege-fuer-kalium-in-lebensmitteln-inklusive-nahrungsergaenzungsmitteln.pdf) [^7]: [DGE (German Nutrition Society): reference values for magnesium](https://www.dge.de/wissenschaft/referenzwerte/magnesium/) [^8]: [Regulation (EU) No 432/2012 establishing a list of permitted health claims, consolidated version](https://eur-lex.europa.eu/legal-content/EN/TXT/?uri=CELEX:02012R0432-20210517) [^9]: [European Commission: EU Register on nutrition and health claims, accessed November 2026](https://ec.europa.eu/food/food-feed-portal/screen/health-claims/eu-register) [^10]: [Hew-Butler T et al.: Statement of the 3rd International Exercise-Associated Hyponatremia Consensus Development Conference, Carlsbad, California, 2015. This is general information and not medical advice. Original article: https://kostenlos-abnehmen.de/en/wissen/elektrolyte # Boron: no confirmed benefit, clear limits Not a single health claim for boron is authorised in the EU.[^1] EFSA does not class it as an essential nutrient, and the BfR proposes a small maximum level.[^2] **This is information, not a recommendation.** We do not advise you to take anything. ## What is known about boron Boron occurs naturally in foods and some mineral waters. No specific function in humans has been shown so far, and neither EFSA nor the German-speaking nutrition societies give a recommended intake.[^2] The US NIH does not class boron as essential either.[^3] No claim on boron is authorised in the EU Register, including on bones, joints or the thyroid.[^1] According to the NIH, whether products affect bones remains open.[^3] If you read something like that on a pack, be sceptical. ## Testosterone and muscle: what studies show | Study | Who | Amount | Result | | --- | --- | --- | --- | | Ferrando 1993, Green 1994 | 19 bodybuilders with a placebo group, probably the same group in two papers | 2.5 mg a day for 7 weeks | No effect on testosterone, lean mass or strength[^4][^5] | | Naghii 2011 | 8 men, no separate placebo group | 10 mg a day for 1 week | Free testosterone higher. The dose is 20 times the BfR proposal[^6][^2] | A systematic review of minerals in sport found 4 papers on boron and little evidence overall of better performance.[^7] So “testosterone booster” is not a term the research supports. ## Upper limits | Value | Amount | Note | | --- | --- | --- | | BfR proposed maximum | 0.5 mg per daily portion | With a note that the product is not suitable for children and young people[^2] | | EFSA upper limit | 10 mg a day | For adults, 9 mg for ages 15 to 17[^2] | | Worst case from food and water alone | about 9 mg a day | BfR estimate without a product, with a boron-rich diet and boron-rich mineral water[^2] | The limits go back to animal studies: in pregnant rats fetal weight fell, and feeding studies harmed the male reproductive system.[^2] According to the BfR, products with boron are not suitable for young people.[^2] During pregnancy and breastfeeding, ask a doctor first. ## Sources [^1]: [European Commission: EU Register on nutrition and health claims, accessed November 2026](https://ec.europa.eu/food/food-feed-portal/screen/health-claims/eu-register) [^2]: [BfR: Maximum level proposals for boron in foods including food supplements](https://www.bfr.bund.de/cm/343/hoechstmengenvorschlaege-fuer-bor-in-lebensmitteln-inklusive-nahrungsergaenzungsmitteln.pdf) [^3]: [NIH Office of Dietary Supplements: Boron, Fact Sheet for Health Professionals](https://ods.od.nih.gov/factsheets/Boron-HealthProfessional/) [^4]: [Ferrando AA et al.: The effect of boron supplementation on lean body mass, plasma testosterone levels, and strength in male bodybuilders. Original article: https://kostenlos-abnehmen.de/en/wissen/bor # Vitamin D: needs, limits and research The body makes vitamin D itself with sunlight, and food adds little.[^1] According to the BfR, people who are well supplied generally get no added benefit from a product.[^2] **This is information, not a recommendation.** We do not advise you to take anything. ## What expert bodies say | Value | Amount | What it means | | --- | --- | --- | | DGE estimate | 20 µg a day | Applies only if the body makes none itself[^1] | | Usual diet | 2 to 4 µg a day | In young people and adults[^1] | | BfR proposed maximum | 20 µg per daily portion | For food supplements[^3] | | EFSA upper limit | 100 µg a day | From all sources, for adults. This is not an intake recommendation[^4][^2] | 1 µg equals 40 international units, so 20 µg is 800 IU.[^1] According to the DGE, frequent sun can achieve the desired supply without a product.[^1] According to the BfR, about 44% of adults in Germany have desirable blood levels of 50 nmol/l or more, about 41% are in the suboptimal range of 30 to 50 nmol/l, and about 15% are below 30 nmol/l, with a risk of deficiency.[^2] As risk groups, the BfR mainly names people who hardly get outdoors, for example in old age or when in need of care.[^2] ## What may be said in the EU These are examples of authorised claims, and only for foods that are at least a source of vitamin D as defined in the regulation:[^5] - “Vitamin D contributes to the maintenance of normal bones” - “Vitamin D contributes to the maintenance of normal muscle function” - “Vitamin D contributes to the normal function of the immune system” - “Vitamin D contributes to normal blood calcium levels” There is no authorised claim on losing weight or building muscle.[^6] ## Vitamin D and losing weight People with overweight and obesity have lower blood levels on average. In an analysis of 22,214 measurements, levels with obesity were about 19.8 nmol/l below those at normal weight.[^7] Losing weight often brings them up a little: in studies the difference averaged about 3 nmol/l.[^8] Products did not lead to more weight loss. An analysis of 11 trials with 947 people found no difference in weight and small differences in BMI and waist size. The trials were built very differently.[^9] ## Strength and bones - In 436 athletes across 11 trials there was no statistically reliable effect on maximum strength or jumping power.[^10] - In 1,054 older adults, 2,000 IU a day for 2 years did not change strength or walking speed.[^11] - In 25,871 men from 50 and women from 55, not selected for deficiency, 2,000 IU a day did not reduce fractures.[^12] A 2024 US guideline foresees amounts above the reference intake without a prior blood test only for certain groups, such as people from 75 or during pregnancy. It does not foresee this for other adults.[^13][^14] The paper is not undisputed, especially on doses and blood tests.[^14] ## Safety and when to ask Too much vitamin D over time can raise blood calcium. Possible signs are tiredness, muscle weakness and nausea, and in the long run kidney stones and kidney damage can follow.[^2] - The BfR advises against high single doses, because studies saw more falls and fractures with them.[^2] - Products add up, including fortified foods.[^15] - **Medication:** Interactions exist with, among others, the weight-loss drug orlistat, statins, steroids and thiazide diuretics.[^16] - With kidney disease, pregnancy or regular medication, clarify need and amount with a doctor. ## Sources [^1]: [DGE (German Nutrition Society): reference values for vitamin D](https://www.dge.de/wissenschaft/referenzwerte/vitamin-d/) [^2]: [BfR: Selected questions and answers on vitamin D, as of 30 December 2025](https://www.bfr.bund.de/cm/343/ausgewaehlte-fragen-und-antworten-zu-vitamin-d.pdf) [^3]: [BfR: 2023 update of the maximum level proposals for vitamin D](https://www.bfr.bund.de/cm/343/aktualisierung-2023-hoechstmengenvorschlaege-fuer-vitamin-d-in-lebensmitteln-inklusive-nahrungsergaenzungsmitteln.pdf) [^4]: [EFSA: Scientific opinion on the tolerable upper intake level for vitamin D, 2023](https://efsa.onlinelibrary.wiley.com/doi/full/10.2903/j.efsa.2023.8145) [^5]: [Regulation (EU) No 432/2012 establishing a list of permitted health claims, consolidated version](https://eur-lex.europa.eu/legal-content/EN/TXT/?uri=CELEX:02012R0432-20210517) [^6]: [European Commission: EU Register on nutrition and health claims, accessed November 2026](https://ec.europa.eu/food/food-feed-portal/screen/health-claims/eu-register) [^7]: [Ekwaru JP et al.: The importance of body weight for the dose response relationship of oral vitamin D supplementation and serum 25-hydroxyvitamin D in healthy volunteers. Original article: https://kostenlos-abnehmen.de/en/wissen/vitamin-d # Omega-3: what capsules can and cannot do In the largest Cochrane review, omega-3 capsules changed the risk of cardiovascular events little or not at all.[^1] DHA and EPA still have authorised claims, each with a clear amount.[^2] **This is information, not a recommendation.** We do not advise you to take anything. ## What omega-3 is This usually means three fatty acids: ALA from plants, and EPA and DHA from oily fish and algae. According to EFSA, recommendations for adults in Europe lie at 250 to 500 mg of EPA and DHA a day.[^3] ## What may be said in the EU | Authorised claim | Condition | | --- | --- | | “EPA and DHA contribute to the normal function of the heart” | Beneficial effect with 250 mg of EPA and DHA a day, only for foods that are at least a source of omega-3 fatty acids[^2] | | “DHA contributes to maintenance of normal brain function” | At least 40 mg of DHA per 100 g and per 100 kcal, beneficial effect with 250 mg of DHA a day[^2] | | “DHA contributes to the maintenance of normal vision” | At least 40 mg of DHA per 100 g and per 100 kcal, beneficial effect with 250 mg of DHA a day[^2] | | “DHA and EPA contribute to the maintenance of normal blood triglyceride levels” | Daily intake of 2 g of EPA and DHA, plus the note not to exceed 5 g a day in total[^2] | | “DHA and EPA contribute to the maintenance of normal blood pressure” | Daily intake of 3 g of EPA and DHA, plus the note not to exceed 5 g a day in total[^2] | No claim is authorised on losing weight or building muscle.[^4] ## What studies show | Topic | What was studied | Result | | --- | --- | --- | | Heart and circulation | Cochrane review of 86 trials with 162,796 people | Little or no effect on overall deaths and cardiovascular events, a small difference in coronary events with low certainty[^1] | | Weight | 21 trials in overweight and obesity | No effect on weight or BMI. Waist and waist-to-hip ratio showed differences, but the researchers do not see a role in weight loss as shown[^5] | | Strength and lean mass | 2026 analysis in healthy adults | No clear evidence, and the certainty of the data is very low[^6] | | Older adults | 1,054 people over 2 years at 1 g a day | No differences in handgrip or walking speed[^7] | | Muscle soreness | 43 studies, 9 of them pooled | Less soreness after unaccustomed exercise in those 9 studies, but the overall picture is mixed and the studies have clear weaknesses[^8] | ## Limits and risks EFSA sees no safety concerns for adults up to 5 g of EPA and DHA combined a day, and up to 1.8 g of EPA alone.[^3] For DHA alone, it confirmed the safe level of 1 g a day in 2026.[^9] There is no formal upper limit.[^3][^9] With 2 to 6 g of EPA and DHA a day, LDL cholesterol rose by about 3% in studies, which according to EFSA may not worsen cardiovascular risk.[^3] Still, “more is better” is wrong here. In 7 large trials with 81,210 people, 65 years old on average, atrial fibrillation occurred more often with omega-3. The risk was higher above 1 g a day than at up to 1 g.[^10] On bleeding, an analysis of 11 trials with 120,643 people found no overall difference, but a slightly higher risk with high-dose purified EPA.[^11] - **Blood thinners:** At high doses, fish oil can affect platelets and might prolong clotting times with warfarin, although most studies found no clear effect at 3 to 6 g a day.[^12] Ask a doctor first. - **Heart rhythm problems and surgery:** Ask a doctor first. - **Possible complaints:** unpleasant taste, bad breath, heartburn, nausea, stomach and gut discomfort and diarrhoea.[^12] - **Pregnancy and breastfeeding:** DHA has its own claims and amounts. Clarify them with a doctor.[^4] ## Sources [^1]: [Abdelhamid AS et al.: Omega-3 fatty acids for the primary and secondary prevention of cardiovascular disease. This is general information and not medical advice. Original article: https://kostenlos-abnehmen.de/en/wissen/omega-3 # Caffeine: training, sleep and limits Caffeine is well studied in sport,[^1] yet no claim for it is authorised in the EU.[^2] For healthy adults, EFSA sees no concerns up to 400 mg a day.[^3] **This is information, not a recommendation.** We do not advise you to take anything. ## How much is considered safe | Group | Amount according to EFSA | | --- | --- | | Adults, single serving | up to 200 mg, about 3 mg/kg[^3] | | Adults, over the day | up to 400 mg[^3] | | Pregnancy | up to 200 mg a day[^3] | | Breastfeeding | up to 200 mg as a serving and per day[^3] | For comparison: in one analysis, 250 ml of coffee stood for 107 mg and a serving of pre-workout for 217.5 mg.[^4] Powders, capsules and drinks add up. ## Caffeine in sport A review describes small to moderate advantages in many sports, and the clearest in endurance. Studies mostly used 3 to 6 mg/kg about 60 minutes before exercise, and 9 mg/kg brought many side effects.[^1] Differences between people are large.[^1] Example: at 70 kg, 3 to 6 mg/kg would be about 210 to 420 mg.[^1] That quickly exceeds the 200 mg single serving that EFSA also considers unconcerning less than 2 hours before intense exercise.[^3] So these figures describe studies and are not a recommendation. In the EU Register, claims on performance, alertness and fat burning are not authorised.[^2] ## Caffeine and losing weight An analysis of 13 trials with 606 people reports differences in weight and body fat, but the individual trials varied widely.[^5] Nothing about your weight can be derived from this. For caffeine, claims on fat burning and metabolism are not authorised.[^2] Sleep matters far more. Poor sleep makes losing weight harder, see [Sleep and weight](https://kostenlos-abnehmen.de/en/wissen/schlaf). ## Caffeine and sleep An analysis of 24 studies found that caffeine shortened sleep by 45 minutes on average. To avoid this, the researchers name at least 8.8 hours between coffee and bedtime, and 13.2 hours for a serving of pre-workout.[^4] ## When to take care - **Pregnancy and breastfeeding:** Stay with the lower amount and talk to your doctor.[^3] - **Racing heart, restlessness, sleep problems:** Less is usually the better choice here.[^1] - **Medication and heart disease:** Ask your doctor first. - **Minors:** Caffeine products and pre-workout are not for you. According to EFSA, the data are not enough for a separate safe value.[^3] ## Sources [^1]: [Guest NS et al.: International society of sports nutrition position stand: caffeine and exercise performance. In these situations, talk to your doctor. ## You lose weight without trying If you keep losing weight without changing what you eat or how you move, have a doctor look into it. If you have other symptoms too, do this as soon as possible.[^1] ## Food or numbers weigh on you Anyone can get an eating disorder. Possible signs are sudden, significant weight loss, exercising a lot, lying about food or weight, and avoiding meals with others. If you think this may apply to you, see a doctor as soon as you can.[^2] - Germany: helpline of the Federal Institute of Public Health, [0221 892031](tel:+49221892031), Monday to Thursday 10 a.m. to 10 p.m., Friday to Sunday 10 a.m. to 6 p.m.[^3] - United Kingdom: Beat, [0808 801 0677](tel:+448088010677).[^2] The app offers no plan in this case, because counting calories and fasting can make an eating disorder worse. ## Before you start Talk to your doctor first if any of these apply to you: - You are pregnant or breastfeeding. You should then avoid the fasting-mimicking diet, one form of fasting.[^4] - You have diabetes or another chronic illness.[^5] - You take medication regularly. Also ask at the pharmacy whether meal times or fasting matter. ## You want to eat very little Diets of 800 kcal a day or less count as very low-calorie. According to a task force of the US National Institutes of Health, they belong under medical supervision. The most common serious complication is gallstones.[^6] ## You have severe symptoms With severe or sudden symptoms, do not wait for an appointment and get medical help right away. ## Sources [^1]: [NHS: Unintentional weight loss](https://www.nhs.uk/symptoms/unintentional-weight-loss/) [^2]: [NHS: Eating disorders, overview](https://www.nhs.uk/mental-health/feelings-symptoms-behaviours/behaviours/eating-disorders/overview/) [^3]: [Federal Institute of Public Health: find help (German)](https://essstoerungen.bioeg.de/hilfe-finden/) [^4]: [Bundeszentrum für Ernährung: fasting-mimicking diet (German)](https://www.bzfe.de/presse/pressemeldungen-archiv/gesundheitstrend-scheinfasten) [^5]: [Verbraucherzentrale: diets overview, as of 10 February 2022 (German)](https://www.verbraucherzentrale.de/wissen/lebensmittel/schlankheitsmittel-und-diaeten/von-stoffwechseldiaeten-bis-trennkost-erfolgsaussichten-und-gefahren-6555) [^6]: [National Task Force on the Prevention and Treatment of Obesity, NIH: Very low-calorie diets.
